
Twelve minutes, four syllables
twelve minutes is the whole of it. i have been practising this one for years and it still asks something of me on the days i would rather skip it.
Kirtan Kriya is a twelve minute meditation from the Kundalini Yoga tradition. You chant four syllables, Sa Ta Na Ma, touching each finger to the thumb in turn, for two minutes aloud, two whispered, four in silence, two whispered again and two aloud. You sit upright, eyes closed and turned gently toward the brow.
What is Kirtan Kriya?
Kirtan Kriya is a seated mantra meditation, twelve minutes long, built from four syllables and four finger positions. It is one of the most widely practised meditations in the Kundalini Yoga tradition, and one of the very few that has been taken into a research setting at all.
The shape is what makes it unusual. The volume drops, from voice to whisper to silence, then climbs back. Nearly all of it happens in the descent and in the four silent minutes at the bottom. The fingers keep moving throughout, which is what stops the mind wandering off.
How do you do Kirtan Kriya? The twelve minutes, step by step
You need a timer and somewhere to sit.
- Sit with a straight spine, on the floor or on a chair. Hands on your knees, palms up.
- Close your eyes and turn them gently toward the point between your brows. Keep them there throughout.
- Picture each sound entering through the crown of your head and leaving through the point between your brows. The tradition calls this L form concentration.
- On every syllable, touch one fingertip to your thumb: index on Sa, middle on Ta, ring on Na, little on Ma. Both hands, light contact.
- Minutes 0 to 2: chant Sa Ta Na Ma out loud, steadily, about one round every four seconds.
- Minutes 2 to 4: drop to a whisper. Same pace, same fingers.
- Minutes 4 to 8: go silent. Say it inside, keep the fingers moving. The longest stretch, and the one the practice is built around.
- Minutes 8 to 10: return to a whisper.
- Minutes 10 to 12: return to full voice, and finish there.
- To close: inhale deeply, stretch both arms overhead with the fingers spread, then sweep them down as you exhale. Three slow breaths before you stand.
If you lose the thread, and you will, pick the mantra back up where you notice. That noticing is not a failure of the practice. It is the practice.
What do the four syllables mean, and what do the fingers do?
The four syllables carry one cycle, from the beginning of a thing to its turning over. They come from the root of Sat Nam.
Each syllable has its own finger, and each finger its own name.

What does the research on Kirtan Kriya actually show?
Small, early and promising. Two studies get quoted most, and both are worth naming precisely rather than gesturing at.
The first, in the Journal of Alzheimer's Disease in 2010, followed fourteen people with memory problems through an eight week programme, scanning them before and after. It reported increased cerebral blood flow and gains on some cognitive tests. No control group, fourteen people, and the authors called it preliminary themselves.
The second is stronger. Forty five family dementia caregivers were randomised to Kirtan Kriya or to relaxing music, twelve minutes a day for eight weeks, and thirty nine finished. More of the meditation group improved meaningfully on depression and mental health scores. It ran in Psychoneuroendocrinology in 2013, part funded by the Alzheimer's Research and Prevention Foundation, which advocates for this practice. Worth knowing as you read it.
None of it shows that Kirtan Kriya prevents dementia. It has not been tested at that scale, and anyone telling you otherwise is selling something. I am a designer and a Kundalini Yoga teacher in Bali, not a doctor. If your memory or your exhaustion worries you, that is a conversation for a doctor and a blood test, not for a meditation.
When to practise it, and what I wear
I do it early, before the house wakes, in the same corner every morning. Twelve minutes is short enough that there is no good excuse, which is most of its genius. If you are building a morning practice from nothing, start here, and how to begin a morning sadhana is the longer version.
What you wear matters, for a plain reason: for twelve minutes you do not move, and anything that binds at the waist becomes the only thing you can think about by minute six. Where this practice comes from
I did not invent this practice, I was taught it. Where I trained and where I still teach is in the letter on the lineage behind the cloth.
One thing needs saying plainly. The man who brought Kundalini Yoga to the West faced serious allegations of sexual abuse, which an independent investigation published in 2020 found more likely than not to be true. The practices are older than him and were carried by many hands. I hold both facts at once, and I would rather you heard it here.

How long does Kirtan Kriya take?
Twelve minutes: two aloud, two whispered, four silent, two whispered, two aloud. Longer versions exist, up to sixty two minutes, but twelve is the standard and the one used in the research.
Can you do Kirtan Kriya lying down?
Sitting is better. The practice asks for a straight spine, and lying down turns the silent four minutes into a nap. A chair is fine if the floor is not.
What if I cannot chant out loud?
Whisper the whole thing, or mouth it silently while keeping the finger sequence. You keep the structure, the mudras and the timing, which is most of it. Do the version you will do daily, not the perfect one you will do twice.
Is Kirtan Kriya safe during pregnancy?
It is a seated mantra meditation with no breath retention, no rapid breathing and no abdominal work, so it sits among the gentler practices in this tradition. Even so, ask your doctor or midwife before beginning anything new in pregnancy.
